September is the week the whole thing tips over into fall, isn’t it? I still had a peach on the counter Monday and by Thursday I wanted something with pumpkin in it. So this week’s plan does both – there’s a bright chicken-and-mango salad in here and a pan of pumpkin goat cheese stuffed shells by Sunday.
Everything here is built the same way it always is: a real calorie deficit, protein high enough that you are not raiding the pantry at 9pm, and portions that sit well if you’re on a GLP-1 and eating smaller. Seventeen recipes, seven days, and a printable grocery list for every single recipe – no guessing at the store.
High Protein Snacks I Keep on Hand
These are the five things that live in my pantry and actually get eaten. They’re what keeps the afternoons from going sideways.
- 🍝 Roasted Salted Pistachios Variety Pack
- 🍟 Wilde Protein Chips Variety Pack
- 🥧 Magic Spoon High Protein Cereal
- 🥌 Chomps Beef Jerky
- 🍝 Second Nature Keto Crunch Smart Mix

7-Day Calorie Deficit Meal Plan (Breakfast, Lunch & Dinner)
Every day below is a full three meals – breakfast, lunch and dinner – landing between about 1,150 and 1,600 calories. Four of the meals repeat on purpose (Wednesday lunch, Friday breakfast, Saturday lunch, Sunday breakfast) because cooking once and eating twice is the only reason a plan like this survives a real week.
High Protein Weekly Meal Plan That Actually Keeps You Full
The week averages about 109g of protein a day. Most dinners clear 30g on their own. That’s the part that does the work – the deficit is easy when you aren’t hungry at 4pm.
GLP-1 Friendly Meal Plan for the Week
If you’re on a GLP-1, smaller portions and protein-first plates are usually what your appetite will tolerate. Nothing here is heavy or greasy, and most of it reheats well – which matters when you cook a full portion and only want half of it.

Nutrition at a Glance
Across the week: roughly 1,150 to 1,600 calories a day and an average of about 109g of protein. Six of the seven dinners clear 30g of protein on their own.
Calorie needs vary a lot from person to person – body size, activity, medication, and where you are in your journey all change the number. Treat this as a starting framework, not a prescription, and check with your provider before making changes, especially if you’re on a GLP-1.
Tips for Making This Week Actually Work
- Bake the breakfast cookies Wednesday night. They carry Thursday and Friday, and that’s two mornings you don’t have to think.
- Start the tikka masala before you leave Monday morning. A crockpot dinner on a Monday is the single highest-leverage thing in this plan.
- Buy the cabbage pre-shredded. The apple slaw is a ten-minute job with a bag and a forty-minute job without one.
- Cook the bean salad Thursday. It genuinely improves overnight, and it covers Friday and Saturday lunch.
- Print your lists before you shop. Every recipe on this page has one, linked right under it.
Frequently Asked Questions
Is this meal plan safe if I’m on a GLP-1 medication?
The recipes are built around protein and moderate portions, which is generally what people on GLP-1 medications tolerate best. That said, your dose, your appetite, and your medical history are specific to you – talk to your prescriber before following any structured plan.
What if 1,150 to 1,600 calories is too low for me?
Then eat more. Add a second serving at dinner, a piece of fruit with breakfast, or one of the protein snacks listed above. This plan is a skeleton, not a cage.
Can I swap meals between days?
Yes. The days are arranged so the heavier breakfasts land next to lighter dinners, but if you’d rather move things around, the calorie math still works out across the week.
Do I have to make all seventeen recipes?
No. Four of the twenty-one slots are deliberate repeats, so you’re really cooking seventeen things across seven days – and you can cut that further by doubling any recipe and eating it twice.
Where are the grocery lists?
Under every single meal, as a printable PDF. That’s the whole promise of this series – you shouldn’t have to reverse-engineer a shopping list from seventeen recipe pages.
Is this a Weight Watchers meal plan?
It isn’t built on points, but most of these recipes are WW-friendly and many have points listed in the recipe card notes. It’s a calorie deficit plan first.
How do I keep this going after this week?
A new plan goes up every week, and the calorie deficit meal plan hub collects the whole series in one place.
